stairmaster: 10 minutes/1mile
run the rack w/ dumbbell bench press: 5 reps per set. started with with 15s and went up 5lbs each set until failure and then all the way back down to 15s. no rest. a total of 26 sets.
single arm dumbbell overhead press : 4x2 (45,55,65,75)
kb cleans+turkish get up: 2x4 35s,45s
dumbbell turkish get ups: 3x2 55, 60, 65

treadmill: 10 minutes 15% incline fast walk
row machine: 100 rows
rear cable shrugs+paused wide grip pull-ups: 4x5
lat pull downs+seated shrugs: 4x5
dumbbell deadlift w/ shrug: 4x5 (85s, 105s, 130s, 150s)
6 second dumbbell row: 4x6. 3 seconds up, 3 seconds down. do 3 hammer grip and 3 standard grip both arms per set.

leg press: 4x5
dumbbell squats w/ shrug: 4x5
leg extensions: 4x5
paused calf raises: 8x5. started at 140 and added 20 lbs each set til 200 and then went from 200 back to 140.
leg raises+russian twists: 4x10
